Is It OK to Do the 7 Minute Workout at Night?

Plenty of people can't fit a workout in before work, so the evening is the only window left. The usual worry is that a hard circuit late in the day will leave you wired and staring at the ceiling. For most healthy adults the answer is that evening exercise is fine. The main thing to watch is how close to bedtime you finish and how hard you push.

What the research says about evening exercise and sleep

A 2019 systematic review and meta-analysis in Sports Medicine pooled 23 studies on evening exercise in healthy adults. Overall, exercising in the evening did not hurt sleep, and moderate sessions in the hours before bed did not lower sleep quality.

The exception was vigorous exercise that ended within about an hour of bedtime. In that case the researchers found people might take longer to fall asleep and sleep slightly less. Everyone responds a little differently, so treat this as a guide rather than a hard rule.

Why the timing matters for this workout

Done as designed, the 7 minute workout is not a gentle session. The original circuit was built as high intensity circuit training, with the authors describing an effort of about 8 on a 1 to 10 scale. That puts a full effort round firmly in the vigorous category the review flagged.

So the simple rule is to finish a full intensity round at least an hour before you plan to sleep. Straight after work, before dinner, or early in the evening are all good slots. If the only time you have is right before bed, use the calmer version below instead.

A calmer 7 minute circuit for late evenings

Keep the same 12 move structure with 30 seconds of work and 10 seconds of rest, but dial the effort down to a level where you could still hold a conversation. These swaps help:

  • Step jacks instead of jumping jacks (step one foot out at a time)
  • Slow marching instead of high knees
  • Bodyweight squats at a steady tempo instead of fast reps
  • Incline push-ups against a counter or wall instead of floor push-ups
  • A plank hold instead of push-ups with rotation

Winding down afterward

  • Give yourself a few minutes of easy stretching or slow breathing after the last exercise
  • Have a shower and change, which gives your body time to settle
  • Dim the lights and put the phone away once you're done, same as any other night
  • If you notice you sleep worse on workout nights, move the session earlier and see if it helps

FAQ: doing the 7 minute workout at night

Is it bad to do the 7 minute workout right before bed?

A full intensity round in the hour before bed may make it harder to fall asleep for some people, based on a 2019 meta-analysis of evening exercise studies. A lighter version, or finishing at least an hour before bed, is a safer bet for your sleep.
